👣 Plantar fasciopathy (PF) is a common complaint for heel pain in sedentary and active individuals. Home exercises would include self mobilization of the PF, stretching the PF/soleus/gastroc and loading the PF. . . Our young 👯‍♀️Competitive Tap Dancer is working on plantar fascia loading which is indicative at this point in her rehab. She finds this challenging yet manageable. And she can work up to 3 sets of 8-12 reps slow and controlled alternate days and eventually daily. . . . Placing the big toe in extension creates tension on the PF. 🔥Shoulder Ext🔥 - 👉🏼 In my opinion, shoulder extension is one of the most overlooked areas when it comes to mobility work. Most people spend all day trying to stretch their shoulder overhead or into an externally rotated position. If you want a healthy shoulder joint, you need to have good strength and mobility in all directions. This becomes even more important if you perform dips and ring muscle ups. In the dip position your shoulder is in a large amount of extension and if you do not have this range then your shoulder will translate forward to give your perceived shoulder ext. Over time this can result in anterior shoulder pain. Make sure you have the range to perform the movement that you want. Check out @peterzagaja executing his 1RM on the Trap Bar Deadlift. ⁣⁣⁣⁣ ⁣⁣⁣⁣ I’ve spoken briefly in previous posts on why a 1RM is implemented into a training program and why it’s effective at maximizing results. ⁣⁣ ⁣⁣⁣⁣ I’m want to breakdown for you how a training program is progressed after a 1RM day and how my training system is set-up to reinforce the weak links in a client to allow a greater performance, in this instance, on the next 1RM day effort. ⁣⁣⁣⁣ ⁣⁣⁣⁣ Pete and I have a long history training together, most recently we’ve started to approach his deadlift technique in an attempt to learn why his shoulders would both shrug (elevate) and roll forward (protract) at the top position. Knowing we want to achieve the opposite positions in the shoulder - pull them down (depress) and back (retract) - we spent a training cycle focused on getting “into” his posterior chain. ⁣⁣⁣⁣ ⁣⁣⁣⁣ The result? ⁣⁣⁣⁣ ⁣⁣⁣⁣ Pete’s most soundly executed deadlift since we first started together with a 355lb lift. ⁣⁣⁣⁣ ⁣⁣⁣⁣ His technique improved dramatically. However, as Pete has come to know me to say “there is always ways to make it better”. ⁣⁣⁣⁣ ⁣⁣⁣⁣ Looking closely at the deadlift attempt, I could see a slight protraction of his scapula. This isn’t the most advantageous position, so we want to clean that up a bit. ⁣⁣⁣⁣ ⁣⁣⁣⁣ So... ⁣⁣⁣⁣ ⁣⁣⁣⁣ The following cycle we implement scapular CAR’s with the trap bar in-hand. CAR’s have many benefits, one of them being improving our kinesthetic sense (body-awareness) of a specific joint in space. ⁣⁣⁣ ⁣⁣⁣ By progressively loading more weight and performing more reps of this exercise, Pete can begin to translate his understanding of where his scapula is under load - with the trap bar - more easily. Essentially just getting more comfortable in a very specific position with a specific tool. ⁣⁣⁣ ⁣⁣⁣ Then, when the time comes to deadlift again, we should see a better performance as far as his scapular position. Mobility Ain’t Easy ••• I found this excellent write-up on the @functionalrangeconditioning page by FR Practitioner, FRCms & FRAs @longevity_sk and I had to share — check it out! ••• I’ve heard a lot of people express fear of becoming “weak” if they did mostly mobility training.⁣⁣⁣⁣⁣ ⁣⁣⁣⁣⁣ Here’s the thing: ⁣⁣⁣⁣⁣ ⁣⁣⁣⁣⁣ 🏋🏻‍♀️ Most traditional weight training utilizes the principle of progressive overload to promote adaptation over time⁣⁣⁣ ⁣⁣⁣⁣⁣ 🧬 Mobility training (done right) utilizes the same principles of progressive overload to promote adaptation over time ⁣⁣⁣ ⁣⁣⁣⁣⁣ 🏋🏻‍♀️ Building on that. The SAID principle (specific adaptations to imposed demands)⁣⁣ suggests that if we are training by doing the same exercises using the same lines of the same tissues every time (as in much of traditional weight lifting) our adaptation will be limited to those specific tissues within those specific ranges of motion ⁣⁣⁣⁣⁣ ⁣⁣⁣⁣⁣ 🧬 Mobility training trains ALL lines of tissue throughout ALL ranges of motion and prepares your joints for ALL movements that can occur ⁣⁣⁣ ⁣ ⁣ ⁣⁣⁣ 🏋🏻‍♀️ What if your goal is to improve a specific lift (better squat, better bench, etc.)? Well, practicing the same lift over and over will only get you so far. ⁣⁣⁣⁣⁣ ⁣⁣⁣⁣⁣ 🧬Mobility training (done right) works on the COMPONENT PARTS of each lift. 🔹Be more Durable🔹 _______________________________________________________ If you’re not addressing your mobility and imbalances in your movements, you’re missing a big chunk of the puzzle. Range of motion is a part of exercise that can’t be faked or masked. If injury or inefficiency in your workouts have occurred, I can say that it’s because of lack of mobility, stabilization, or activation in an area of your body. And sometimes it’s not because of the acute area that’s affected, but it could be caused by another area in the body that lacks proper movement, which causes the affected or injured area to compensate and be over stressed. For example, if your lower back is getting jacked up when you squat, the root of the issue can be starting with your feet or ankles. Which then can be causing other problems to stem into your knees, hips, and eventually your low back. _______________________________________________________ So what do you do if this sounds familiar? Well first, I’d suggest to do your research from a reliable source. Working on my straight leg hip flexion using hover drills 💀 As much as I hate these, I know these are one of my biggest weaknesses, which is why I continue to work on them. - Whilst they are nowhere near where I would like to be - hips are clearly not isolated in its movement yet, and I’m definitely still recruiting too much from my pelvis - I am leaps and bounds from where I first started... so I’ll take that positive 👍🏽 I now come very close to crampcity but am actually able to tolerate & push through it now, whereas when I first started I would come out of positions because the cramps would always get the better of me. - The exercises I do to work may not look fancy, they may look stupid, and you know what? They may not make any sense to you. And quite frankly, that doesn’t really concern me 😂 I make a lot of exercises up. I like to approach my programs using concepts & the understanding of the human anatomy, rather than blindly following strict exercises. - Finding ways to use a number of systems to guide my programming has allowed me to better my own joint health as well as continue to flourish with creativity as well. I think it is safe to say I am probably the healthiest I have ever been physically, thanks to the knowledge I have gained from studying the FR systems. It’s a combination of stretching and end range strengthening from the 90/90 position. . 90 / 90 Set Up: Front thigh extends in front of your chest with a 90 degree angle at the knee. Back thigh extends straight out to the side with a 90 degree angle at the knee. Shoulders square to the front shin with hands down for support. . 1️⃣ 90 / 90 Stretch: 2 mins. 📝 Lean shoulders forward and think about hovering your belly button over the front shin. Keep the spine nice and tall, tilt the tailbone to the sky. You should feel this under the front hip. . 2️⃣ 90 / 90 Kinetic stretch x5 📝 Start with shoulders stacked over your hips. Inside arm out to the side and make a fist. Pull yourself into the stretch with your hip muscles by thinking about lifting up the front leg. Then drive the shin down to push your body out the stretch. . 3️⃣ Front leg hover x3 📝 Take a deep breath and brace abs. Lift the front leg over a ball or any similar object and back again. . 4️⃣ Capsule stretch. 2 mins. 📝 Sole of front foot against back thigh. Squats shoulders go back shin and place hands behind. You should feel this deep in the back hip. . 5️⃣ Capsule kinetic stretch x5 📝 Inside hands on abs. Actively pull yourself in and out of the stretch using the hip muscles. . 6️⃣ Back leg holds 3x5 seconds. 📝 Deep breath. Brace abs. Lift the back leg up and hover just off the floor for 5 seconds. I have said this before, and I will say it again, I am a person who is very quick to anger. It doesn’t take very much to set me off and make me mad. . If I didn’t have exercise in my life, I would be a lot angrier than I am. Exercise is a great stress reliever! For me, the harder I workout, the better I feel. . Tomorrow morning cannot come soon enough. Definitely going to need to work out as soon as I’m done milking. . Kinetic stretching for the hips and torso. 2x normal speed. ⠀ First, I’m actively pulling myself forward and down, not relying on gravity. ⠀ Then I’m rotating, pulling as far as possible each direction while also pulling my fists far away from each other. ⠀ Then trying to eek out a bit more range in the hips. ⠀ I did three rounds per leg, with hip, knee, and ankle CARs in between each round. ⠀ Left me feeling challenged and ready to enthusiastically take on the rest of the day 😆 ⠀ ⠀ ⠀ ⠀ ⠀ ⠀ #smilestakeyoumiles   #Kinstretch   #ControlYourself   #MainLineMobility   #HipMobility   #BalaCynwyd

Today I did train the hip. The focus was on hip extension. Worked hard on the hamstring and glutes. SPINAL TWIST in 90/90. Keep pelvis still and rotate the torso as much as possible left and then right. 5x left/right with 5sec hold at the end. NORWEGIAN SEA MONSTER | Back and forth to 90/90 for hip extension. 2 PAILs/ 2 RAILs simultaneously to open the range of motion. Front leg and back leg PAILs and RAILs. FRONT LEG PAILs pushing the knee and ankle (more emphasis in the ankle) push as hard as you want to rotate the floor. BACK LEG PAILs bring knee into the ground. FRONT LEG RAILs opposite, move away your ankle as far as possible away from the floor. BACK LEG RAILs try to lift the leg away from the ground (expect butt cramp 🤭. Squeeze glutes to try to lift the leg. #hipextension   #hipmobility
